The summer your body asks more of you

Longer days pull you outside. More hiking, more travel, more time on your feet, maybe a training block you’ve been meaning to start. Urolithin A isn’t something you eat directly. It’s a compound your gut bacteria produce from ellagitannins, the polyphenols found in pomegranates, walnuts and some berries. What the human trials show

Three human studies anchor the muscle-and-endurance story, and it’s worth being precise about each.

1. Middle-aged adults: ~12% muscle strength gain

A randomized, double-blind, placebo-controlled trial gave middle-aged adults 500–1000 mg of urolithin A per day for four months (NCT03464500). The result: a significant ~12% improvement in muscle strength, alongside clinically meaningful gains in aerobic endurance (peak VO₂) and six-minute walk distance. Blood markers moved in the right direction too — lower plasma acylcarnitines (a sign of more efficient fat metabolism) and lower CRP (less inflammation) [1].

2. Adults aged 65–90: better muscle endurance

A second RCT (n=66) enrolled older adults aged 65 to 90 and gave them 1000 mg/day for four months (NCT03283462). Here, urolithin A significantly improved muscle endurance — measured as the number of muscle contractions to fatigue in both leg and hand muscles — and again lowered acylcarnitines, ceramides and CRP [2].

An honest note, because it matters: in this study the primary endpoints of six-minute walk distance and hand-muscle ATP did not reach statistical significance. Urolithin A is not a magic switch for every performance measure. The endurance and cellular-efficiency signals were real; the whole-body function endpoints were mixed.

3. A systematic review: the pattern holds

A 2024 systematic review pooled five studies covering 250 healthy adults, doses from 10 to 1000 mg/day, over 28 days to four months. Its conclusion: urolithin A was well tolerated, produced dose-dependent anti-inflammatory effects, upregulated genes tied to mitochondrial function and fatty-acid oxidation, and increased muscle strength and endurance. It also found no effect on body composition or general physical function — again, a useful boundary on the claim [3].

How to actually use it this summer

A few practical notes, grounded in how the studies were run:

  • Think months, not days. Every positive trial ran for four months at a consistent daily dose. This is a foundation supplement, not a pre-workout.
